Always use tank water. Tap water can kill the beneficial bacteria. I rinse mine every 4-6 weeks, depending on how dirty it looks.

The Fluval 307 is a solid choice for a 30 gallon. I've used it in my 29 gallon with Angelfish and it handles the bioload well. The flow is adjustable, so you can tweak it if it's too strong for your fish. Just make sure to rinse the media monthly to keep it running smoothly.
